Core Principle: Maintain endurance, not speed.
Weekly Volume: 45β50 km/week (Normal range: 42β52 km). No continuous mileage ramp neededβjust maintain the fitness engine.

2. Strength Routines#
Strength Rules:
- Intensity: Keep 2β3 reps in reserve (RIR). Never train to failure.
- Progression: Slow and controlled (add 1 rep/week or slight weight when solid). Strength supports running, not impairs it.

Execution Rules#
- Keep it truly easy: RPE 3β4/10. Conversational at all times.
- Don't force pace: The goal is "How comfortably can I run 20 km?", not "How fast?"
- Finish strong:
- 0β10 km: Comfortable.
- 10β15 km: Controlled.
- 15β20 km: Fatigued, but form and breathing remain stable without dropping into a shuffle or walk.
4. Periodization & Intensity Distribution#
Monthly 4-Week Cycle#
- Weeks 1β3 (Normal): 45β50 km Β· Long Run 16β20 km Β· 2Γ Strength.
- Week 4 (Deload): 30β40 km Β· Long Run 12β15 km Β· 2Γ Light Strength Β· No hard efforts.

5. Daily Habits & Readiness Benchmarks#
- Everyday Movement: Walk 10β15 minutes after meals; avoid long periods of uninterrupted sitting (avoid the "Run β Sit all day β Sleep" trap).
- Target Readiness:
- 10 km: Routine training run.
- 20 km: Familiar, weekend-ready baseline without needing special prep.
- Half Marathon (21.1 km): Complete anytime without a training camp. Add 6β8 weeks of race-specific work only if targeting a PR.
- The Golden Benchmark: In the final 3β5 km of a 20 km run, your posture remains tall, breathing stays in control, and form does not break down.
